The best workout routine for strength is a four-day upper/lower split built around the squat, bench press, deadlift, and overhead press, trained in the 3–6 rep range with three to five minutes of rest between heavy sets and a small, planned weight increase week to week. Each of the four lifts gets a dedicated heavy slot, each gets a lighter second exposure, and accessory work stays limited to whatever directly supports those movements. If you can only train three days, run the same four lifts on a rotating full-body schedule — it costs you very little.

Most people know the exercise list. What separates a routine that builds strength from one that just makes you tired is much less glamorous: heavy enough loads, long enough rests, and a plan for adding weight that survives contact with a bad week.
The routine
Day 1 — Upper (heavy press). Bench press 4×4. Overhead press 3×6. Weighted pull-up 3×6. Chest-supported row 3×8. Triceps 2×10–12.
Day 2 — Lower (heavy squat). Back squat 4×4. Romanian deadlift 3×6. Leg press or hack squat 3×8. Calves and abs.
Day 3 — rest.
Day 4 — Upper (volume). Overhead press 4×5. Incline bench 3×8. Lat pulldown 3×10. Barbell row 3×8. Biceps 2×10–12.
Day 5 — Lower (heavy pull). Deadlift 3×3. Front squat or pause squat 3×5. Hamstring curl 3×10. Calves and abs.
Days 6 and 7 — rest, or one light session if you want conditioning.
That's it. It looks sparse next to a bodybuilding template, and that's deliberate — strength work is expensive per set, and the accessory list is the first thing that should shrink when recovery gets tight.
Why low reps and long rests
Strength is partly muscle and partly a skill: your nervous system getting better at recruiting what you already have, in a specific movement pattern, under load. Skills improve with practice at the intensity you care about, which is why heavy triples and singles teach you something that sets of fifteen don't.
The long rest periods aren't optional either. Three to five minutes between heavy compound sets sounds indulgent when the gym is busy, but cutting rest to ninety seconds turns a strength set into a conditioning set with a barbell. You'll be training a different quality and wondering why the weight isn't moving.
Reps of 3–6 for the main lifts, 6–12 for accessories. That's the whole prescription.
How to add weight without stalling
This is where most routines fall apart. The pattern that works:
Add the smallest increment available. 2.5 kg on lower-body lifts, 1.25 kg on upper-body lifts, per week. Micro-plates are worth buying. Adding 5 kg to your bench every week works for about a month and then stops abruptly.
Use RPE to decide when to push. RPE is just a rating of how hard the set felt on a scale of one to ten — an RPE 8 means you had roughly two good reps left in the tank. Program your top sets at RPE 7–8 and you'll add weight when you're recovered and hold steady when you aren't, without needing to make that call emotionally.
Repeat a weight rather than dropping it. When a session feels heavier than the number says it should, run the same load again next week instead of resetting. Most stalls are one bad week, not a plateau.
Deload every six to eight weeks. Cut your working sets roughly in half, keep the weight near normal, run it for five to seven days. Accumulated fatigue hides strength you've already built.
Track your estimated one-rep max, not just the weight on the bar. Your 1RM is the most you could lift for a single rep; you don't have to test it to estimate it from a heavy set of three to five. That estimate is a cleaner progress signal than any individual session.
Strength versus size: what actually changes
They overlap far more than the internet suggests. A bigger muscle has more strength potential, and getting stronger in the 5–8 rep range builds muscle. The differences are real but narrow: strength work uses heavier loads, fewer reps, longer rests, and far more attention to technical consistency on a small number of movements. Size work tolerates more exercise variety, more total sets, and shorter rests.

When to change the program
Later than you think. The most common mistake I see is program-hopping: eight weeks in, progress slows slightly, and the routine gets swapped for a new one that restarts the same curve from a lower point.
Change something when:
- A specific lift has been genuinely flat for three or more weeks after a deload, not before one.
- Your schedule changed and the four-day structure no longer fits.
- A movement consistently irritates a joint — swap that exercise, not the whole program.
Otherwise, stay. Strength accrues over training blocks measured in months, and the routine you actually finish beats the theoretically better one you abandon in week six.

Beyond that first stretch, progress arrives in smaller increments over training blocks measured in months. I'd rather not give you a target number — your starting point, sleep, and food all move it, and a specific promise would be invented.
Can I do cardio while training for strength?
Yes. Keep most of it low intensity — walking, unhurried cycling — and put hard conditioning on days away from heavy lower-body work. The interference between cardio and strength is real but modest, and it's mostly a recovery-budget problem rather than a physiological conflict. Two or three low-intensity sessions a week alongside this routine causes no trouble for most people.
